Successfully defeating high lv fleet with your low lv ships brings you great exp for same 2 fuels/ammo.
I once saw my flagship once got 2k exp for that.
If you feel you can't win, just set low level ships and get least exp.
Set your desired ship as flagship and let her get MVP for bonus exp.

FYI, your rivals changes twice in a day, but what they pick as 1st fleet will reflect to the practice fleet in real time.
You can wait till it changes to the fleets you can win.
Some nice players set high lvl ship alone when AFK, then it's a chance to get huge exp by low lv fleet.
Others set low lv ships, then it's a chance to sparkle your expedition team DDs.
