At minimum walk for 1 hour every day. Feel free to do more intense exercise but walking for 1 hour every day prevents 90% of all health problems.

Then take a 5-10 minute break to get up and get a drink of water every hour and stretch your arms and legs. This brings you up to 95%.

deadlifting unfucked my back after a near lifetime of issues. im not saying go massively heavy, but anyone should be able to lift at least 1 plate (135lb) if not 2 (225lb)

once I started to lift 185 I was able to go form only walking 10 minutes to walking 2+ hours at a time (never tried more, get kind of board just walking around)

A friend of mine who's into health stuff said back problems are a meme and you should be mostly safe as long as you constantly change your posture when you're sitting, and that problems stem from people who don't move an inch for hours on end.

I'm 30yo, spend all my waking hours in the computer and I only once got some mild back pain that was fixed within a week by buying a new pillow + dakimakura.

80% of Americans will expierence back pain. Back problems are usually a meme, they mostly go away by themselves. Changing your posture helps but isn't enough. Bad habits and overuse will lead to issues down the road for most people. Sitting for long periods of time is simply bad for you. You need to frequently stand up, move around and stretch your muscles to stay healthy. Stronger muscles gennerally help, but imbalanced or tight musles are usually the issue. Thei channel has a lot of good advice.

even bad posture, a lot of it goes away when you exercise properly.

bench press (possibly flys, depending on person they have greater muscle gains)
squats
overhead press (dumbbell or bar)
row (dumbell or bar)
deadlift (1 plate minimum)

that's essentially hitting every muscle group, at least major group, from here exercising isolations will help but mostly just unnecessary

breaking this up into a 4 day rotation
ohp squat
row bench
deadlift
rest

would see you at sub 1 hour a day, much of which could be done while passively watching tv or whatever you do for freetime.

it would take around 2 weeks to get into doing the rotation as a full rotation, muscle soreness that lasts a few days is normal when you start but after that, the soreness is mild and more just shows you are doing something correct.

romanian split squats did the same for me.. no weights.. 2 times a day after meals.. it was nice because no equipment needed other than a chair
