do you consume a lot of caffeine? sometimes that can actually make you tired as your body becomes overly reliant on it. and if you've been constantly sleep deprived it takes a while to really recover from that, it won't happen overnight. but eat more good quality fat and protein, and avoid refined carbs so you can't get a blood sugar crash.

you have sleep apnea. You aren't getting enough oxygen when you sleep.
wear one of these around your neck while you sleep. it will keep your airway open. I also sleep on a wedge pillow.

i didn't have sleep apnea but it seems like too much sugar actually makes me congested and i'd keep waking up with my nose completely stuffed and i'd start sneezing a lot. once i cut way back on sugar i'd wake up without that happening nearly as much anymore and i'd only feel groggy for a few minutes instead of an hour.

spinach helps to lift more weight(really, it wasnt just popeye propaganda), so that might have something to do with energy levels. plus its easy to consume a lot of spinach. just saute it in olive oil with some garlic, salt and pepper to taste, itll wilt to practically nothing and you can shovel it in, and it tastes good prepared like that

this. basically any amount of alcohol or weed will reduce sleep quality, I think it makes it harder to achieve REM, and it will last for shorter durations. they might make you tired, and might even help you go to sleep, but the sleep you get wont be as restful

melatonin can help give you better quality sleep, I've found 1-3mg slow-release melatonin is the sweet spot. more than that and I would tend to wake up in the middle of the night for some reason. I would guess my body saw the ridiculous amount of melatonin and didnt produce any to keep me asleep, but thats entirely speculation

most resarch on melatonin concerns geriatrics with hormonal imbalances, which is why pills are dose 1-5mg
preliminary research into healthy young adults is showing that an effective dose would be more like 0.3~0.5 mg, ideally several hours before sleep. Supposedly the trigger to sleep isn't actually the melatonin itelf, but rather the mechanism that flushes melatonin out of the system ad the end of the day.

Apnea sucks. Have it. Treat it now and stay on top of it. High protein high fat and high fiber is good in the morning. Eggs and an avocado is superb. Also oats are great. Get a lot of add ins and use honey or maple syrup for sweetner. I use a variety of nuts, flax seed, hemp seed, and dried cranberries/raisins. You want to eat a hearty but not too filling meal and then you want to eat smaller amounts throughout the day. Space out the calories and eat less but more often. After breakfast have a snack ready, an apple or some carrots, maybe a dip like hummus. Then when you are hungry again have half of a sandwich or make sure to eat a small portion. Then have another snack. This will keep your blood sugar from dropping to far either from lack of food or too much food.

Keep as much refined product out as you can. Also keep track of how you feel after you eat different foods. Whatever foods give you the best energy over time, stick with those.

You should be lifting and doing cardio/calisthenics to help with the apnea. I usually eat 5 small meals in the day and then I'll eat a big dinner to make up the calories after lifting.

Try intermittent fasting and shove yourself full of vegetables. Take a multivitamin daily with iron. I do one meal a day and eat whatever I want, never have had more energy/felt better.

Also sleeping in one single chunk like that isn't natural for our bodies so if you're able to you could break up your sleep. I sleep for about 2-4 hours at a time then get up and have another sleep session or two. You also want to try to avoid alarms if at all possible so you don't disrupt you sleep cycles and wake up during that good good REM. The same schedule doesn't work for everyone.
